Introduction
The squat is one of the highest-leverage lifts in any program. It loads more total muscle mass than almost any other exercise, and consistent progress on it drives leg, glute, and overall lower body development better than most alternatives. But it is also the lift where progressive overload most often stalls, gets confused with ego lifting, or quietly regresses when lifters stop tracking precisely.

Beginner Squat Progression: Linear and Simple
For the first 2-4 months of consistent squatting, linear progression is both sufficient and optimal. The premise is simple: add a small, fixed amount of weight each session as long as you complete all target sets and reps with full depth and consistent technique.
Starting rule for beginners:
- Target sets and reps: 3x5 or 3x8 (both work; pick one and be consistent)
- Add 2.5-5kg when you hit all reps on all sets with good form
- If you miss reps: repeat the weight next session
- If you miss the same weight twice: stay at that weight and add reps instead
This is the most productive period of your squatting life. Do not complicate it with percentages or complex periodization — just track every session and add weight consistently.
Intermediate Squat Progression: Double Progression
Once session-to-session weight jumps stop working reliably (usually after 2-4 months of consistent training), the most practical transition is double progression. You pick a rep range and climb it before adding weight.

For lifters past the intermediate stage (roughly 2+ years of consistent, tracked training), progress on the squat needs to be planned in 6-12 week blocks with specific goals per block.
A basic three-block structure:
- Volume block (weeks 1-4): 4 x 8-10 reps at moderate load, focus on adding sets or reps weekly
- Intensity block (weeks 5-8): 4 x 4-6 reps at heavier load, focus on weight increments
- Peak/test block (weeks 9-10): work up to a 3RM or 1RM to confirm progress, then deload

Why the Squat Stalls (and How to Fix It)
Most squat plateaus come down to a small number of causes. Diagnose before you change your program.
Cause 1: Insufficient Recovery
The squat is systemically taxing. If you are squatting heavy, also deadlifting heavy, sleeping less than 7 hours, and eating at maintenance or below, fatigue is masking your actual strength. Cause 2: Technique Leaking Under Load
Bar position shift, forward knee cave, excessive forward lean, or depth reduction at heavier weights are all form breakdowns that create an artificial ceiling. Film yourself from the side and front at working weight periodically. Technique issues that are invisible at 60kg become clear at 90kg.
Cause 3: Insufficient Volume
If you squat once a week for 3 sets, you may simply be under the minimum effective volume for your training age. Intermediate lifters typically need 8-12 hard sets of quad-dominant work per week. Adding a second squat day or a leg press day can break a plateau that has nothing to do with the squat itself.
Cause 4: Same Rep Range Too Long
Staying in the same rep range (say, always 5x5) for many months reduces stimulus variety. Rotating to 3x8-12 for a block, or adding paused squats at a lighter load, often restarts progress when the heavy low-rep approach has plateaued.
Accessory Work That Directly Supports Squat Progress

- Pause squat (1-2 sec pause at bottom): builds positional strength and eliminates bounce out of the hole
- Bulgarian split squat: addresses quad strength asymmetry and improves single-leg stability

- Good morning or Romanian deadlift: strengthens the posterior chain (lower back, glutes, hamstrings) that controls squat descent
- Box squat: teaches hip hinge and eliminates knee-dominant squat pattern

Tracking Your Squat Progress
Progress on the squat is slow enough that you need data to confirm it is happening. Log every session:

- Target reps and actual reps per set

- RPE or perceived difficulty
